We live in a world that glorifies being busy. Late nights. Early mornings. “I’ll sleep when I’m done.” But the truth backed by modern research is this: Sleep isn’t downtime. It’s where your body and brain do their most important work!


Sleep Matters More Than You Realise 

When you sleep, your body is:

  • Repairing muscles (critical for training and recovery)

  • Regulating hormones (fat loss, hunger, energy)

  • Locking in learning (skills, techniques, focus)

  • Resetting your nervous system (stress control, emotional balance)

  • Healing (this is when your body does most of it's repair)


When you get regular poor sleep it:

  • Impairs brain function (memory, focus, decision-making)

  • Disrupts hormones (hunger, stress, fat storage)

  • Weakens immune system (more illness, slower recovery)

  • Increases risk of chronic disease (heart, diabetes)

  • Reduces emotional control (irritability, anxiety, low mood)


We often focus on quality training, good nutrition and hydration but sleep we tend not to consider it in as high value.


3 Practical Black Belt Mindset Tips

1. The 10-3-2-1 Sleep Routine

This is one of the most effective and practical systems for a deep sleep.

  • 10 hours before bed - No caffeine (it lingers in your system longer than you think)

  • 3 hours before bed - No food (if your body is digesting it can reduce recovery)

  • 2 hours before bed - No alcohol & minimise liquids (Reduces wake-ups)

  • 1 hour before bed - No screens (Blue light disrupts melatonin - your sleep hormone. Set up a charging station out of the bedroom)

Waking up at the same time is also actually really important for sleep (without snoozing the alarm). More on this in another edition...


2. Breathwork before bedtime

If your mind is racing or your body feels “on,” try this breathing technique

  • Inhale 4 seconds

  • Hold 7 seconds

  • Exhale  8 seconds

  • Repeat for 10-20 rounds

This slows the heart rate, activates the parasympathetic nervous system and signals your body: “It’s safe to relax”. Try this with the kids too. 


3. Magnesium

Magnesium helps calm the nervous system, relax muscles and prepare the body for rest. It also helps with recovery after training. Taken before bed or applied through a spray or cream it can make it easier to switch off, fall asleep faster, and wake up feeling more refreshed.



Consistency in this system leads to; faster sleep onset, deeper sleep cycles, better recovery and higher energy the next day. Day to day routine changes and it may not be practical all the time but small changes can go a long way.
